How to Build Your Fitness in Swimming

Going to the pool and swimming a few laps is a good start, but building fitness takes a structured plan.

Aerobic Base

Moderate-paced sessions of 1,500–2,000 meters, 3 days a week, build your aerobic base. During this work, your heart rate should be at roughly 65–75% of your maximum.

Interval Work

Sample set: 8x50 meters with 20 seconds' rest between each. This approach develops speed and increases lactic acid tolerance.

Use Different Strokes

Train not only in freestyle but also in backstroke, butterfly and breaststroke. Each stroke focuses on different muscle groups and increases overall strength.

Pull and Kick Drills

Swimming with arms only using a pull buoy develops pulling strength, while using fins develops the leg muscles in isolation.

Weekly Structure

  • Monday: Aerobic laps (2,000 m)
  • Wednesday: Interval sprint set
  • Friday: Stroke work + drills
  • Sunday: Long distance (2,500–3,000 m)

Rest

Swimming tires the muscle groups intensely. Without enough recovery, training effectiveness drops; at least 1–2 rest days a week are a must.
